Why Heat Makes You Slower Than Your Fitness Suggests
There is a particular kind of frustration that arrives in July. You run the same loop you ran in April. Same shoes, same route, same effort — the effort, in fact, feels harder. And the watch reports a pace forty seconds per kilometre slower than it did three months ago.
The obvious interpretation is that you’ve lost fitness. It’s the wrong one. Almost nothing about your aerobic capacity changed between April and July. What changed is where that capacity is being spent.
Running is a heat problem before it is a speed problem
A running human is a poor engine. Roughly a quarter of the energy you produce becomes forward motion; the rest becomes heat. This is not a design flaw so much as a fact of biochemistry, and it has a consequence most runners never think about: every run is simultaneously a cooling problem. In cool weather that problem solves itself. Air moves past you, skin radiates heat away, sweat evaporates, and the whole business happens quietly in the background.
In heat, the problem stops solving itself. Ambient air is closer to your skin temperature, so radiation and convection carry away less. Humidity slows evaporation, which is the only cooling mechanism that really matters once air temperature approaches body temperature. And so your body does the only thing it can: it moves more blood to the skin, where heat can escape.
That blood has to come from somewhere.
Where the fitness goes
Blood is not an infinite resource, and it is doing several jobs at once. It carries oxygen to working muscle. It returns to the heart to be pumped again. And now, in heat, it is also being sent to the periphery to dump heat through the skin.
These jobs compete. When a meaningful fraction of your cardiac output is diverted to the skin, less returns to the heart per beat. Stroke volume — the amount of blood ejected with each contraction — drops. To maintain the same delivery of oxygen to the legs, the heart compensates the only way it can: it beats faster.
This is the mechanism behind what you’ve felt on every hot run. Heart rate climbs steadily through a run at unchanged pace. Twenty minutes in, you’re at 150. Fifty minutes in, at the exact same speed, you’re at 162. Nothing about the effort changed. The circulatory arithmetic did.
It’s called cardiac drift, and it’s the clearest physiological signature of a body being asked to run and cool at the same time.
The plasma problem
There’s a second layer to this, and it compounds the first.
Sweat is drawn from the fluid compartments of the body, and a significant share of it comes from plasma — the liquid portion of blood. Over an hour of hard sweating, plasma volume can fall by several per cent. Less plasma means less total blood volume, which means less blood returning to the heart, which means smaller stroke volume, which means — again — a higher heart rate for the same work.
So the two mechanisms stack. Blood is being redirected to the skin, and there is less blood overall. The heart is doing more work to deliver less oxygen, in a body that is simultaneously getting warmer.
Against that backdrop, running forty seconds per kilometre slower is not a failure of fitness or will. It is what a well-functioning body does when asked to prioritise not overheating.
Effort is honest; pace is not
This is why heat exposes the difference between the two things runners habitually confuse.
Pace is an output. It tells you how fast the body moved. It says nothing about what the movement cost.
Effort is an input. It’s what you spent to get there.
In cool conditions, the exchange rate between them is stable, which is why we get away with treating pace as a proxy for effort for most of the year. Heat breaks the exchange rate. The same effort buys less pace. The same pace costs more effort. And the runner who insists on hitting April’s numbers in July is not training harder — they are training at a different, higher intensity than they intended, accumulating fatigue they didn’t budget for, and calling it discipline.
If you take one practical thing from all of this: in heat, run by effort and let pace be whatever it is. The physiological stimulus you were chasing is delivered by the effort. The number on the watch was only ever a convenient stand-in.
The body adapts, but not to heat as a general condition
Here is the more hopeful half of the story. Repeated exposure to running in heat produces a specific and fairly rapid set of adaptations. Plasma volume expands, giving you more circulating blood to work with. You begin sweating earlier in the run and at a lower core temperature — a more anticipatory, less reactive cooling response. Sweat becomes more dilute, conserving sodium. Resting core temperature drops slightly.
Most of this happens within one to two weeks of consistent exposure, which is remarkably fast as physiological adaptations go. It is also remarkably perishable: much of it fades within a few weeks of returning to cool conditions.
Note what the adaptation is, though. You do not become a person who is unaffected by heat. You become a person who manages heat more efficiently. Your hot-weather paces improve. They do not return to your cool-weather paces, and no amount of adaptation will make them. A body running at 32°C is doing a fundamentally harder job than a body running at 12°C, and no training resolves that.
Expecting otherwise is the source of most of the frustration.
The mistake worth avoiding
The trap in summer is not running slowly. Running slowly in heat is correct. The trap is interpreting running slowly as evidence of decline, and responding by pushing harder to fix a problem that doesn’t exist.
That response has a predictable shape. Paces are forced. Effort creeps upward across weeks. Recovery, already compromised by sleeping in warm rooms and by the extra circulatory work of hot runs, doesn’t keep up. And somewhere in August, the runner concludes they are overtrained, or injured, or that they have simply lost something.
They lost nothing in April. They spent something in July, on a different task, and mistook the receipt for a loss.
What summer running is actually for
There's an argument — not a universal one, but a defensible one — that summer is where a particular kind of durability gets built. Not speed. Not the sharp, race-specific fitness that comes from intervals in autumn air. Something slower and less legible: the capacity to hold effort while the body is managing something difficult in the background.
That’s not nothing. A runner who has spent a summer learning to hold a steady effort while their heart rate drifts, while pace slides, while the last two kilometres feel disproportionate to the first two — that runner arrives at October with a specific skill. They know what their effort feels like independent of what their watch says. They have practised not panicking when the numbers disagree with the plan.
Which, on a hard day in a race, at the moment when the plan and the body start to diverge, turns out to be worth more than the forty seconds per kilometre they thought they’d lost.
